A solid intermediate standard is squatting 1.25 times your bodyweight for 5 reps, deadlifting 1.5 times bodyweight for 5, benching 0.75 times bodyweight for 5, and pressing half your bodyweight overhead for 5. Hit those four and you are stronger than most people who have ever set foot in a gym.
The reason this question comes up constantly is that the internet gives terrible answers to it. You search for strength standards and you get a chart built from competitive powerlifting data, where "intermediate" means a 400 pound squat and "novice" means something you cannot do yet after two years of training. That chart makes a 41-year-old who trains three mornings a week before work feel like a failure. It should not.
So here is a set of numbers built for the person I actually coach at CoachCMFit: an adult with a job, a family, some accumulated wear on their joints, and three or four hours a week to spend on this.
What Are Realistic Strength Standards?
Every number below is a multiple of your own bodyweight, tested for 5 reps rather than a single max. Bodyweight scaling is what makes a standard fair. A 130 pound person and a 220 pound person are not supposed to lift the same absolute weight, and comparing them on raw pounds tells you nothing about either one.

Run your own numbers. A 165 pound person at the intermediate tier squats 206 for 5, deadlifts 248 for 5, benches 124 for 5, and presses 83 overhead for 5. Those are respectable, achievable numbers that almost nobody in a commercial gym is hitting, and no part of that list requires you to be a competitive athlete.
Women use the same multiples. Scaling to bodyweight already absorbs most of the difference in absolute strength, and in my experience the upper body columns take longer for female clients while the lower body columns often come faster. It evens out.
Why Is the Intermediate Tier the One That Matters?
Because that is the level where you stop needing a coach.
At intermediate strength you can walk into any gym in any city, load a bar correctly, know what a hard set feels like, and handle yourself without supervision. You can pick up a couch. You can carry all the groceries in one trip and take the stairs afterward. Your joints have been loaded enough that ordinary life stops producing injuries.
I call this CoachCMFit's Independence Standard, and I am unusually direct with clients about it: my job is to get you to intermediate. After that, you do not need me. But you are going to want me, because the interesting training starts right about there.
The villain here is the powerlifting chart. Competitive strength standards were built by and for people whose entire lifestyle is organized around a total. They train four to six days a week, eat for the sport, and have often been at it for a decade. Measuring a busy 45-year-old against that population is like measuring a weekend jogger against marathon qualifying times and calling them slow. Different sport, different scale.
What Does Strength Actually Predict About Your Health?
This is where the conversation stops being about vanity. Strength is one of the most reliable physical markers we have for how the back half of your life goes.
The PURE study, led by Dr. Darryl Leong out of McMaster University and published in The Lancet in 2015, tracked roughly 140,000 adults across 17 countries. Every 5 kilogram decrease in grip strength was associated with a 16 percent higher risk of death from any cause, a 17 percent higher risk of cardiovascular death, and a 9 percent higher risk of stroke. Grip strength predicted mortality better than systolic blood pressure did.
A 2022 systematic review by Momma and colleagues in the British Journal of Sports Medicine, pooling data from cohort studies, found that muscle-strengthening activity was associated with a 10 to 17 percent lower risk of all-cause mortality, cardiovascular disease, total cancer, and diabetes. The largest benefit showed up at only 30 to 60 minutes per week, independent of any aerobic exercise.
Read that last number again. Thirty to sixty minutes a week of lifting. That is two short sessions. The dose required to capture most of the health benefit of strength training is smaller than almost anyone assumes, which is why "I don't have time" falls apart as a reason not to start.
Grip strength is worth tracking on its own, since it is the cheapest proxy for total-body strength you have and it tends to reveal weaknesses your big lifts hide. How Do You Test Your Current Strength Safely?
Do not max out. There is no reason for a general fitness client to ever attempt a true one rep max, and the risk-to-information ratio is bad.
Instead, take a set to a hard 5 to 8 reps, stopping one rep before your form would break down, and estimate your max with the Epley formula:
Estimated 1RM = Weight x Reps / 30 + Weight
Example: 185 pounds for 6 reps gives you 185 x 6 / 30 + 185, which comes to 222 pounds. Accurate enough to program from, and you never had to attempt a single grinding rep. The full walkthrough is in how to calculate your one rep max.
Two conditions before you test anything. Your form has to be solid first, because a 250 pound squat with a rounded back and shifting knees is not a 250 pound squat, it is a future injury with a number attached. If you are unsure, work through how to squat with proper form and how to deadlift with proper form before testing either one. And test at the end of a training block, not on a random day when you feel good.
How Do You Actually Get to These Numbers?
Structure, and then patience. Every CoachCMFit client runs the same 12-week periodization: three four-week blocks that move from higher reps and lighter loads into heavier work, so the jump in intensity is earned rather than attempted.

The timeline for most people looks like this. Beginner standards land inside the first 12 weeks, because early strength gains come mostly from your nervous system learning the movement rather than from new tissue. Intermediate standards take 12 to 24 months of consistent training. The "strong" column is a multi-year project, and it is supposed to be.
- Weigh yourself and calculate your four intermediate targets from the table above. Write them down somewhere you will see them.
- Test where you are now using a hard set of 5 to 8 reps and the Epley formula. Do not max out.
- Identify your weakest lift relative to standard. That is your anchor for the next block.
- Run a 12-week structure instead of random workouts, and log every working set.
- Retest at the end of week 12, not before. Strength on a Tuesday is noise; strength across a block is signal.
One honest caveat about the table. These are benchmarks, not requirements, and there is no version of this where failing to hit a number means the training was not worth doing. A person who squats 0.9 times bodyweight and has been consistent for a year is winning. The standards exist to give you a direction, not a verdict.
