A typical strength session burns roughly 200 to 400 calories per hour, and the afterburn adds about 6 to 15 percent on top of that. For most people that means a hard hour in the gym costs somewhere near 300 calories, plus another 20 to 45 in the hours afterward. Which is to say: about a bagel.
That number disappoints people, and I understand why. It also happens to be the reason I can make the strongest possible case for lifting during fat loss, once you stop asking it to be cardio.
The conversation I have in week three, every time
Week three is when the fitness tracker becomes a problem.
Someone finishes a session that genuinely wrecked them, looks at their watch, sees 240 calories, and feels cheated. They were on the floor. The watch says they burned less than a muffin. And the conclusion they draw, almost every time, is that lifting must not be working and they should be doing more cardio instead.
That is the moment where people quit the thing that was going to work. Not from lack of effort. From measuring it with the wrong instrument.
So I changed what I put in front of clients. Every CoachCMFit program is built around a tracking system that logs weights and sets, and the number I ask people to watch is whether their lifts are holding or climbing while their bodyweight comes down. That is the actual scoreboard for fat loss. Weight going down while strength goes up means the weight leaving is fat. Weight going down while strength collapses means you are dismantling the thing you were trying to keep.
Nobody has ever gotten emotional about a calorie estimate on a watch. People get genuinely excited when they hit a weight in week ten that they could not touch in week two, while wearing smaller jeans. Same process, better instrument.
Where did the afterburn myth come from?
Here is the villain: EPOC, or excess post-exercise oxygen consumption, sold as a metabolic loophole.
The physiology is legitimate. After hard training your body keeps consuming oxygen above baseline while it restores itself, and that costs energy. Then the fitness industry got hold of it, and EPOC became "burn calories for 48 hours after you leave the gym," which is technically true and practically almost meaningless once you attach numbers.
Research generally places EPOC at roughly 6 to 15 percent of the session's calorie cost, with about 7 percent being a frequently cited figure. So on a 300 calorie workout you are looking at somewhere around 20 to 45 additional calories, spread across many hours. Real. Measurable. Not a loophole.
Its sibling myth is that a pound of muscle burns 50 calories a day at rest. The actual figure is closer to 6. Add 5 pounds of muscle, which is a serious year of work for most people, and your resting expenditure goes up by roughly 30 calories a day. Muscle is enormously worth building. It is just not a furnace, and pretending it is sets people up to feel betrayed when the math shows up.
So what does the number actually depend on?
Calorie estimates for training run on METs, or metabolic equivalents, from the standard physical activity compendium. One MET is roughly what you burn sitting still.
Light or technique-focused lifting sits around 3.5 METs, which for a 70 kilogram person is roughly 250 calories per hour.
Moderate to vigorous strength training sits near 5.0 METs, roughly 350 calories per hour at the same bodyweight.
Circuit-style training with short rest periods can reach 7.5 METs or higher, exceeding 500 calories per hour, because you have effectively turned it into conditioning.
EPOC adds approximately 6 to 15 percent of session expenditure, commonly cited near 7 percent.
Those are estimates, not measurements, in the same way any daily expenditure calculation is an estimate. Two things drive your personal number more than anything else. Bodyweight, because moving more mass costs more energy, meaning a heavier person burns meaningfully more for identical work. And rest periods, which is the variable nobody accounts for.
This is the honest tension in strength training for fat loss. Proper strength work requires 90 to 120 seconds of rest between hard sets, and during that rest you are barely burning anything. Cutting rest to 30 seconds raises the calorie burn and lowers the quality of every set that follows. You cannot optimize both. I optimize for the lifting, because that is what protects your muscle, and I get the calorie burn elsewhere.
Also worth knowing: wearable calorie estimates for resistance training are notoriously unreliable. Wrist-based trackers infer expenditure largely from heart rate, and heart rate behaves strangely during lifting, spiking during a heavy set and dropping through rest without tracking actual work done. Treat those numbers as loose.
Why lifting still wins for fat loss
The entire case rests on one distinction: what you lose, not how much.
In a calorie deficit without resistance training, a meaningful share of the weight you lose comes from lean tissue. You get smaller and weaker at the same time, your resting metabolic rate drops with the lost muscle, and when you eventually return to normal eating you have less muscle than you started with. That is the mechanism behind the cycle where weight comes back and brings company.
Add resistance training to the same deficit and the loss shifts strongly toward fat. Same scale reading, completely different body underneath. That is why I care so much less about session calorie burn than about whether someone is holding their strength while losing weight.
Lifting is not the fat loss tool because of what it burns. It is the fat loss tool because of what it protects.

How to set it up
- Set the deficit with food. Intake is where a deficit is reliably created. Training is not an efficient way to produce one, and treating it that way leads to overtraining and undereating at the same time.
- Lift two to three times a week. This is the muscle protection layer. Do not shorten rest periods to inflate calorie burn, you will just make the sets worse.
- Walk daily. Non-exercise activity across a week dwarfs what your training sessions contribute. This is the cheapest energy expenditure available.
- Track your lifts, not your burn. Strength holding or climbing during a deficit is the confirmation that the weight leaving is fat.
- Ignore the watch estimate. Especially for lifting. It is an inference from heart rate, and heart rate does not describe what happens under a barbell.
The disappointing answer and the useful answer are the same answer. Lifting burns about 300 calories an hour, the afterburn is a rounding error, and you should still do it twice a week for the rest of your life. Just not for the reason on the display.
